You put on headphones to focus, then spend ten minutes skipping songs. Music or steady background noise can help some people with ADHD, but it can distract others. The result depends on the sound, the task, volume and personal sensory preferences. Treat audio as a small experiment, not as ADHD treatment.
What does research say about ADHD and background noise?
The strongest recent finding concerns steady white or pink noise rather than playlists. A 2024 systematic review and meta-analysis combined 13 studies with 335 children and college-age young adults who had ADHD or elevated attention problems. White or pink noise produced a small average improvement on laboratory attention and academic tasks compared with low or no noise.[1]
The limits matter. Most participants were children, the tasks were completed under research conditions, and the review could not show whether noise improves everyday functioning over time. Only one eligible study used pink noise, and none used brown noise. The review therefore does not support claims that a particular sound colour is an ADHD treatment.
Research on music is more varied. A 2025 systematic review found possible benefits in some ADHD studies, but the studies differed in age, task, diagnosis, music and method. The authors concluded that stronger and more consistent research is needed.[2] A separate review of auditory stimulation and cognition found that explanations based on arousal were mixed or indirect.[3]
Evidence boundary: Feeling calmer, enjoying a task more and completing it more accurately are different outcomes. A sound can make work feel easier without improving the result, or support persistence while making verbal accuracy worse. Check both experience and output.
Why might sound help one task and disrupt another?
Steady audio can cover unpredictable conversations, traffic or office sounds. It may also make a repetitive task feel less under-stimulating. For some people, that reduces the number of outside sounds that pull attention away.
The same audio uses attentional capacity. Lyrics, changing tracks, strong emotional associations or noticeable shifts in volume can compete with the main task. Reading, writing and verbal memory are particularly likely to compete with meaningful words in a song. Experimental research in general adult samples has found poorer verbal memory and reading performance with lyrical music than with silence or instrumental music.[4]
This is why “music helps ADHD” and “music is distracting” can both feel true. The better question is narrower: does this sound help this person do this task today?

There is no special frequency that has been established as best for ADHD. Claims about binaural beats, beta frequencies or a precise number of hertz often go beyond the evidence. If a recording is pleasant and supports a task, that practical observation may still be useful. It does not need a neuroscience claim attached to it.
Are headphones better than speakers for ADHD focus?
Headphones can reduce nearby conversation and give more control over the sound. Noise-cancelling headphones may also reduce the need to turn audio up in a noisy setting. Speakers can feel less enclosed and make it easier to remain aware of the room. Neither option is automatically better for ADHD.
Think about sensory comfort and safety. Pressure around the ears, heat, cable movement or active noise cancellation can bother some people. Full noise cancellation may be unsuitable near traffic, machinery, children, alarms or other situations where awareness matters.
Protect your hearing. The World Health Organization recommends keeping personal audio at no more than 60% of maximum volume, aiming below an average of 80 dB when sound monitoring is available, and taking regular listening breaks. Persistent ringing, muffled hearing or difficulty following conversation deserves a hearing check.[5]
A simple way to test what helps you focus
A favourite setup can feel productive because it improves mood or makes starting easier. That matters, but it is worth checking whether the work itself also improves.
Run a small comparison
- Choose one repeatable task, such as reviewing a similar set of emails or reading a fixed number of pages.
- Try three conditions on separate occasions: quiet, steady noise, and familiar instrumental music.
- Keep the work period similar, such as 20 minutes, and use a comfortable low volume.
- Record how long it took to start, how often you switched away, what you completed, obvious errors and how drained you felt.
- Repeat each condition before deciding. Sleep, interest, stress and task difficulty can change the result.
You do not need to find one permanent answer. Silence may suit report writing while music helps with filing. A setup may work at home and fail in an open office. The useful result is a task-specific pattern.
Using audio at work, university or home
